The Complete Jet Lag Protocol: Before, During & After Your Flight

This is the whole plan on one page. You can read the science behind it elsewhere in this guide. Here, we're just going to tell you exactly what to do, and when.

The protocol rests on two levers with real evidence behind them: light, the strongest signal your brain clock responds to, and meal timing, the clock you can move fastest. Around those sit the things that stop you undoing your own work — caffeine timing, alcohol, hydration, and for eastward trips, melatonin.

If you only do three things

Skip everything else and just do these, and you'll still land ahead of the person in the next seat:

  1. Shift your meals toward destination time, start a day or two before you fly.
  2. Get daylight at the right time on arrival, morning light if you flew east, evening light if you flew west.
  3. Skip the alcohol and the high-carb airline meals, both work against sleep and stable energy at exactly the wrong moment.

Phase 1: Before you leave (the 36 to 16 hour window)

The goal here is to start your body's clock moving before you board, so you arrive part-way adjusted instead of starting from zero.

Begin eating on destination time. In the day or two before departure, nudge your meals toward the mealtimes of where you're going. This starts shifting your liver clock, the food-driven clock that resets faster than the light-driven clock in your brain.6,7,11 (The full mechanism is in meal timing for jet lag.)

Consider a 16 to 12 hour fast, timed to end at your destination's breakfast. Stop eating 16 to 12 hours before your first planned meal at the destination, then break the fast at that meal.

Both halves matter, and this is the part most write-ups get wrong. In animal studies, going without food shifts nothing on its own — not even after 48 hours.11 Eating at a new time doesn't do it either, if the animal hasn't genuinely gone without.10 It appears to take both: the meal sets the new phase, and the metabolic demand of the fast is what lets that phase hold against the pull of the light clock.12 So don't graze lightly through the fast thinking you've split the difference, and don't skip the destination breakfast thinking the fast did the work.

This approach traces to a suggestion from Clifford Saper at Harvard-affiliated Beth Israel Deaconess Medical Center,8 and to the Argonne Anti-Jet-Lag Diet — a four-day regimen alternating full days with 800-calorie days, plus timed protein, carbohydrate and caffeine — which cut jet lag rates in a field study of 186 National Guard personnel flying across nine time zones.9 The single overnight fast described here is a simplified version of that idea, not the protocol that was tested. Fasting isn't right for everyone. See the safety note at the end.

Hydrate well and salt your food. The flight ahead is dehydrating; go in topped up, and don't skimp on electrolytes.

A note on where our product fits. Some travellers take a serving of Original Ketone® before boarding, and the timeline below shows where people slot it in. What we can tell you is what it is: bioidentical D-BHB, the same ketone your body makes during a fast, supplied directly. What we can't tell you is what it will do for your jet lag, because that hasn't been studied. It clears from circulation in about three to four hours,14 and the protocol on this page doesn't depend on it.

Phase 2: In the air

Your in-flight strategy depends on which way you're flying and whether you'll sleep. Match your behavior to your destination's clock, not the cabin's.

Flying east / need to sleep on the plane Get into destination night early, screens off, cabin light off or eye mask on. Consider low-dose melatonin timed to destination bedtime (see below), which is the intervention with actual evidence behind it for eastward travel.
Flying west / staying awake Stay up toward destination bedtime. Keep the cabin lights on and screens available; you want to delay, not advance. Go easy on the refined-carb meals.

Across the board, in the air: drink water steadily rather than in occasional large amounts, avoid alcohol, and go easy on the refined-carb meals whether or not you're sleeping.

The mistake most people make is going with the plane's rhythm, eating when the cart comes, sleeping when the cabin dims. That schedule is calibrated to nobody in particular. You have better tools. Use them.

Phase 3: Day one at your destination

This is where the protocol pays off, and where most people fall apart.

Morning: get outside, immediately. Daylight is the strongest signal for resetting your brain clock, more powerful than any supplement, including ours. The direction rule matters: if you flew east, seek morning light and avoid bright light late in the evening; if you flew west, get light in the evening and go easy on early-morning light.13 Pair it with a protein-forward breakfast — that meal is the one setting your food clock, so treat it as part of the protocol rather than an afterthought.

Mid-day: a real meal, anchored in protein. A protein-forward meal is the conventional advice here, and it's what the Argonne protocol used. Go easy on the refined carbs.

Evening: protect your sleep window. Cut caffeine well before bed (see below). If falling asleep is hard, low-dose melatonin at local bedtime is the option with evidence behind it.

About melatonin (dose and timing)

Melatonin is the best-studied jet lag aid there is. A Cochrane review of ten trials called it "remarkably effective" for crossings of five or more time zones,1 and the American Academy of Sleep Medicine lists appropriately timed melatonin as a Standard treatment for jet lag disorder.2 Two practical takeaways from that research:

  • Lower is fine. Given at its best time, 0.5 mg shifts your clock about as much as 3 mg does, with less evening drowsiness.4 Start low.
  • Timing beats dose. Melatonin is most useful for eastward travel, taken close to your destination's bedtime. That's what advances your clock. Mistimed melatonin can actually work against you, so if in doubt, take it near local bedtime and keep the dose small.

Melatonin can interact with medications and isn't right for everyone. Check with your provider, especially if pregnant or taking other medication.

About caffeine

Caffeine has a half-life of roughly five hours,3 which means an afternoon coffee is still meaningfully in your system at midnight. Cut it at least six hours before your target bedtime,5 and eight if you're caffeine-sensitive or protecting an earlier bedtime than usual.

That's the awkward part of day one: the thing that makes coffee useful in the afternoon is the same thing that keeps it working against you at bedtime.
